Why Most Training Miles Are Supposed to Feel Easy
Ask a group of recreational runners what a good training week looks like and most will describe hard effort -- tempo runs, intervals, a punishing long run. But look at how endurance athletes actually structure their training and a different pattern shows up. Research comparing training-intensity distributions in recreational runners -- splitting weekly running into easy, moderate, and hard effort -- has found that structuring most of a week's volume at low intensity, with only a smaller portion spent genuinely hard, is a consistent, well-studied approach to building fitness[1]. The instinct to fill a training week with effort is understandable; the evidence points the other way.
This isn't an argument against hard running -- it's an argument about proportion. A week built mostly around comfortable, conversational running with a smaller number of deliberately hard sessions produces the aerobic development that makes those hard sessions possible in the first place. Runners who instead spend most of their week at an in-between, moderately hard effort -- not easy enough to recover from, not hard enough to sharpen fitness -- tend to accumulate fatigue without a matching return in fitness, a pattern often described as "grey zone" training.
What Easy Running Actually Builds
Easy running isn't simply a lighter version of hard running -- it targets a different, more foundational set of adaptations. At low intensity, muscle fibers rely heavily on aerobic metabolism, and a systematic review and meta-regression of exercise-training studies found that endurance-style training reliably increases both mitochondrial content (the cellular structures that convert oxygen and fuel into usable energy) and capillary density around individual muscle fibers, with capillary growth showing some of its largest gains specifically after continuous, lower-intensity endurance training[2]. Both matter, but they aren't interchangeable: hard effort without an aerobic base to support it tends to produce fitness that's fast in short bursts and fragile over a full race distance, which is one reason coaches keep coming back to the same structure -- build the base first, add sharpness on top of it.
How to Actually Gauge "Easy"
Because "easy" is a feel rather than a fixed pace, it's easy to run it wrong -- usually too fast. The simplest, equipment-free check is the talk test: research validating it as a measure of exercise intensity found that the point where full, comfortable conversation becomes difficult reliably tracks the shift from lower to higher-intensity effort, making it a practical way to self-monitor without a heart-rate monitor or lab test[3]. The two checks tend to agree with each other, which is useful, because heart rate at a given pace also drifts with heat, humidity, sleep, and stress -- all reasons a runner training through Southeast Asia's heat and humidity might see a higher heart rate for the same easy effort on a humid afternoon than on a cool morning, even at a noticeably slower pace.
Why Running Slower Feels Wrong (And Why That's Fine)
The hardest part of easy running is rarely physical -- it's psychological. Running slower than a pace that feels achievable can feel like wasted training time, especially for runners used to measuring a run's value by how hard it felt. But the research on training-intensity distribution is specific on this point: it's the accumulation of low-intensity volume, not the accumulation of hard effort, that does most of the work of building an aerobic base over a training block[1].
In practice, this means judging a run by effort and heart rate rather than by pace on a watch, particularly in hot, humid conditions where the same effort produces a slower pace than it would in cooler weather. A runner who insists on hitting a fixed "easy" pace regardless of conditions is very likely running too hard for what the day is calling easy -- which defeats the purpose of the run entirely.
