Why Heat Acclimatization Matters More Than Most Plans Admit
A body that has never trained in heat responds to it the same way it responds to any other unfamiliar stress: heart rate climbs faster than the pace justifies, sweat comes late and unevenly, and perceived effort spikes well before the legs are actually tired. None of that is a fitness problem -- it's an adaptation problem, and adaptation only happens with repeated, deliberate exposure.
This is the gap that catches visiting runners and even long-time residents who train mostly indoors: a marathon plan built around a target pace from a cooler climate, run without any heat-specific preparation, tends to fall apart in the second half of a hot race even when the runner's fitness on paper says otherwise.
How Long Real Heat Adaptation Takes
The Gatorade Sports Science Institute's review of heat acclimatization research describes the adaptation as "generally complete by 10-14 days" of consistent heat exposure, with the body responding by sweating earlier and more efficiently, expanding blood plasma volume, and running at a lower core temperature and heart rate for the same effort[1]. The CDC's occupational heat-safety guidance for workers describes a similar window, recommending a gradual 7-14 day heat-exposure schedule that builds up duration and intensity rather than jumping straight into a hard effort[2].
The practical takeaway is the same from both: heat tolerance is trainable on a fairly short and predictable timeline, but it has to be built specifically, not assumed to come along for free with general marathon fitness.
Building a Heat Block Into an Existing Training Plan
For runners already based in Southeast Asia, the acclimatization mostly happens by default -- but only if easy runs and long runs are actually run outdoors in the heat rather than on an indoor treadmill in air conditioning, which removes the exact stimulus the body needs to adapt. Two to three outdoor sessions a week, even at an easy, conversational pace, is enough to maintain heat tolerance once it's built.
For runners traveling in from a cooler climate for a race, the same 10-14 day window applies as a rough minimum arrival buffer: landing three or four days before race day gives almost no time to adapt and usually means racing in a body that's still fighting the heat rather than working with it. Arriving one to two weeks early, and getting outdoor runs in immediately rather than resting jet lag away indoors, makes far better use of that window.
Signs You're Adapting -- and Signs You're Not
Early signs of adaptation are consistent across both sources: sweating that starts sooner into a run, a heart rate that settles faster at an easy pace, and a session that used to feel brutal starting to feel merely uncomfortable. These usually show up within the first week of consistent outdoor training.
The absence of those signs after a week or two of genuine outdoor exposure -- heart rate still spiking early, sweat still arriving late, every run still feeling like the first one -- is worth treating as a signal to dial back intensity rather than push through, since heat illness risk climbs faster than fitness does when adaptation isn't keeping pace with training load.
